Trainingsplan für schnelle Ultraläufe und Zeitrennen – 50 km, 6-Stundenlauf & ambitionierte 70-km-Rennen

Dieser Trainingsplan ist für dich, wenn du einen Ultra in etwa 6 Stunden laufen willst – oder einen 50-Kilometerlauf unter 6 Stunden anpeilst. Typische Einsatzfelder sind 50-Kilometerläufe wie der Rodgau 50 km (teilnehmerstärkster 50-km-Ultra in Deutschland) oder der flache HaWei50 Ubstadt-Weiher – aber auch 6-Stundenläufe, bei denen nach 6 Stunden die gelaufenen Kilometer zählen.

Außerdem passt der Plan, wenn du bei einem längeren Ultra um die 70–75 km eine Spitzenplatzierung anpeilst – etwa beim Rennsteiglauf Supermarathon.

Wähle dazu deine Variante: Schaffen, Souverän meistern oder Ambitioniert rennen. So trainierst du genau so viel wie nötig – und so klar wie möglich auf dein Ziel. Schnellere Läufer werden mit diesem Plan mehr Kilometer sammeln und typischerweise die Variante Souverän oder Ambitioniert wählen. Wer ein starkes Finish oder eine neue Bestzeit über 50 km oder im 6-Stundenlauf anstrebt, erkennt sich genau hier wieder.

Für wen ist dieser Plan gemacht?

  • Du hast bereits mindestens vier Marathons sauber gefinisht.
  • Du kannst aktuell 3–4 Stunden am Stück locker laufen.
  • In den letzten sechs Wochen bist du mindestens Marathondistanz gelaufen.
  • Nach deinem letzten Marathon konntest du etwa drei Wochen regenerieren.
  • Du bist bereit, lange Läufe auch bewusst langsam (SSL/LDL) zu laufen.
  • Und du trainierst gerne fleißig – Ultra ist nicht 50 % Kopfsache. Kopf hilft, aber Beine müssen liefern. Den Erfolg beim Ultramarathon machen zu 80 % die im Training gelegten Grundlagen aus!

Wenn dir für diese Basis noch ein Baustein fehlt, starte zuerst mit einem Marathon-Plan oder einem Vorbereitungsblock. Danach ist dieser Ultraplan dein nächster Schritt.

Das Herzstück: Ultra-Blöcke nach Zeitziel

Damit du die 6-Stunden-Belastung sicher tragen kannst, führt dich der Plan über viele Ultra-Blöcke (Freitag bis Sonntag) schrittweise an dein Zeitziel heran. Diese Wochenenden werden Woche für Woche länger – genau so, dass dein Körper die Belastung aufbauen und verarbeiten kann.

  • Freitag (MDL): ca. 1½ bis 3 Stunden
  • Samstag (SSL): ca. 1½ bis 3 Stunden sehr locker
  • Sonntag (LDL): ca. 2½ bis 5 Stunden lang und ruhig

Zwei Wochen vor deinem Wettkampf steht ein Peak-Wochenende an, an dem du Freitag bis Sonntag in Summe 6 Stunden läufst – verteilt auf drei Einheiten. So lernst du, auch auf vorermüdeten Beinen ökonomisch zu laufen – genau das, was dich im Rennen trägt.

Jede dritte Woche ist eine Regenerationswoche mit deutlich reduziertem Umfang. Das ist kein Leerlauf, sondern der Moment, in dem Sehnen, Muskulatur und Energiesysteme auf Ultra-Niveau anpassen.

Tempotraining bleibt Pflicht (auch wenn’s nicht jeder Ultraläufer liebt)

Manche finden zum Ultralauf, weil sie Long Runs lieben – Tempo aber doof finden. Verständlich. Aber auch im Ultra gilt: Ohne Athletik kein Finish mit Qualität. Deshalb enthält der Plan dosierte VO2max-Trainings mit kurzen Intervallen im 5RT und später im 10RT. So bleibt deine Grundschnelligkeit lebendig und dein Ultratempo fühlt sich leichter an.

Wähle deine Trainingsvariante – Schaffen, Souverän oder Ambitioniert

Du entscheidest neben deinem Zeitziel auch über den Trainingsumfang. Die Intensität steuerst du über deine Potenzialanalyse und die exakten Laufcampus-Trainingsbereiche (SSL, LDL, MDL, ZDL sowie 5RT/10RT).

Entscheide dich für die Variante, die am besten zu dir passt:

  • Schaffen-Variante (4 Einheiten/Woche): Für alle, die das 6-Stunden-Ziel sicher erreichen möchten. In Regenerationswochen 3 Einheiten.
  • Souverän-Variante (5 Einheiten/Woche): Der ausgewogene Weg für ambitionierte Ultraläufer mit stabiler Trainingsroutine. In Regenerationswochen 3 Einheiten.
  • Ambitioniert-Variante (6 Einheiten/Woche): Für Läufer, die das 6-Stunden-Ziel unterbieten oder im vorderen Feld laufen möchten. In Regenerationswochen 4 Einheiten.

Dein Trainingsplan in der Laufcampus Web App

Du nutzt alle Einheiten online, kannst Trainings hochladen (Soll-/Ist-Vergleich) und bekommst Pace- sowie Herzfrequenzvorgaben für SSL/LDL/MDL/ZDL und 5RT/10RT. Garmin-Nutzer können die Workouts zusätzlich direkt auf den Garmin-Kalender und die Sportuhr laden.

Wichtig:

  • Dieser Standard-Ultraplan ist für flache bis relativ flache Ultraläufe konzipiert. Für alpine Ultratrails solltest du Höhenmeter-, Downhill- und Techniktraining individuell ergänzen.
  • Die Online-Variante wird manuell in der Laufcampus Web App freigeschaltet.

Typische 6-Stundenläufe in der DACH-Region: Dieser Plan passt ideal, wenn du bei einem 6-Stundenlauf eine starke Kilometerleistung anpeilst. In Deutschland gehören der Schwindegger 6-Stundenlauf (DUV-Meisterschaft/NC-Rennen), der Burginsellauf Delmenhorst – 6h offener Lauf sowie der traditionsreiche Sri Chinmoy 6-Stunden-Lauf München zu den etablierten, regelmäßig ausgetragenen Zeitrennen. Auch Formate wie der Ottobrunner 6-Stunden-Lauf stehen für eine lebendige 6-h-Szene. Bei all diesen Rennen zählt, wie viele Kilometer du in 6 Stunden zurücklegst – genau darauf ist die Trainingslogik dieses Plans ausgelegt.

So findest du dein passendes Zeitziel

Bevor du dich für einen Plan entscheidest, kläre kurz, welches Zeitziel realistisch zu dir passt. Zwei einfache Wege:

  • Vergleich über Ergebnislisten: Schau in die Ergebnislisten früherer Jahre deines Ultralaufs. Finde Läufer, die ungefähr so platziert waren wie du zuletzt im Marathon (z. B. im gleichen prozentualen Feldbereich). Deren Platzierung geben dir eine gute Orientierung für dein eigenes Zeitziel.
  • Laufcampus-Formeln: Nutze deine aktuelle Marathonzeit als Grundlage für eine rechnerische Einschätzung:
    • Marathon × 1,22 ≈ Potenzial über 50 km
    • Marathon × 3,05 ≈ Potenzial über 100 km.

Mit diesem Zeitziel wählst du dann den passenden Ultramarathon-Trainingsplan (z. B. 6, 8, 10 oder 6 Stunden) und deine Variante: Schaffen, Souverän oder Ambitioniert.

An adventure will relieve this, and perhaps we can make the adventure happen, and yet the sameness of our days is the very thing that holds us back. But then we read how someone actually did it, had a true adventure to match the best of our daydreams, and we think, I could do that, too! Beth Jusino’s Camino memoir is for everyone who has ever considered doing something extraordinary, something beyond everyday life. She freely admits her life was sedentary — as couch-bound as you or I — but then the notion of the Camino grew from daydream to impulse, and then became irresistible, and she was fortunate to have a husband who gladly came along. It’s a book of astonishing quality, the words well-chosen, each page proof of her craft. She engages us not only with her physical ordeal (which is considerable, until she finds better shoes along the way), but also with her wonderment at the things she sees, the people she meets on the way, and we are compelled along, turning each page to see what happens next. Her story is not only rich in anecdote but also in the wealth of reflection on what she sees and hears along the way. Some particular scenes that stay fixed in memory are her encounters with a flock of sheep she meets at just the point when she needs them — a Camino miracle! — and also her descriptions of the great storks in their huge nests on all the church steeples and other high points along the way. Again and again I marked passages in the text so that I may come back and enjoy them once more. It’s also a love story, and the measure of this is the way we begin to anticipate her moments of particular challenge when her husband will do whatever needs doing or say whatever she needs to hear. It’s his story as well as hers, and she knows this and sets it down, and in so doing, tells us that perhaps she could not have finished her journey without him. Those who have walked any part of the road to Santiago will relive moments in familiar places and perhaps see what they missed the first time along the way and gain a new insight, a fresh view of what they overlooked before. And they may think, yes, I’ll go again! But if you’ve never had an adventure and Santiago is no more than the stuff of your daydreams, if you have so far only imagined such an undertaking, if the sameness of your days holds you back, then read this book. Then go out and do it. But make sure you buy the right shoes.

Walking from La Puy to Finisterre...a well written memoir

The key to writing a Camino book--at least from this reader's perspective--it to have a well-written, well-edited, and unique personal account of the adventure. I've read many Camino books that lack these three elements. WTTEOTW has all three elements and is a great addition to anyone's Camino library. The book is paced nicely and makes for an easy read. I was amused that the author had spent considerable time preparing for this trip yet seemed not to have absorbed some important information prior to the trip--e.g. appropriate footwear, the scramble for nightly accommodations, the frustrations that commonly occur while traveling in unfamiliar cultures. Her adjustments along the way provide humor and insight into preparing for things we've not yet experienced in our own lives.

I'm thinking of doing the French route myself (starting in Saint-Jean-Pied-de-Port) and have been inhaling other people's stories of the route, whether blog or book form. The writing is engaging, and both funny and touching in places. I liked that the author is willing to note her own faults as much of those of others', but noted the strengths of herself and everyone around her as well. And her love for her husband jumped off the page, which I really appreciated! About halfway through the author's time in Spain I found myself on google maps--a surprising portion of the Camino is available on street view!--and yeah, now I *really* want to go. I'm thinking spring of 2023. Fingers crossed. EDIT: I read the book and wrote this review in late fall of 2021. It is currently March of 2023. I'm flying to France on April 17th, to start in St. Jean Pied de Port. :D EDIT, number two: The Camino was awesome, and I will probably do it again in a few years, and it was fun to reread this book after doing the Camino and be able to remember so many of the places she talks about. <3

I've walked to Santiago twice, in 2016 at 65 from St. Jean and in 2019 from Le Puy and bought the book during the pandemic as I waxed nostalgic for the weeks on the road under load with beer bread and bed waiting each afternoon. Beth did a marvelous job of capturing her Camino and much of mine. I can see some of the sights again, the sunrises, the amazing stonework, the clothes drying in the afternoons, the passers by, the cultivated for centuries and still natural landscapes. I almost again feel the foot pain, the rain , the sun, the climbs, the descents, the hot cold on off showers, and the hugs. She helped me again hear the news from Radio Camino, the snoring in the gites and albergues, songs on the road, and the slightly tipsy and slightly loud cafe conversations. I could smell the the morning coffee bowl, the cheeses, the pastries, the animal dropping. And she helped me remember speedy young pilgrims, poor and semi-prosperous middle age Spaniards, paths that were old when followed by Charlemagne, D'Artagnan, and Roman legionnaires, and friends, companions and acquaintancesof all ages and duration. Very well done. Thank you Beth. Buen Camino...

Walking the Camino has been on my bucket list for about 10 years and enjoy reading these types of books. Perhaps because of Justino's background, this is by far the most interesting and entertaining Camino story I've read. For me, it is just the right mix of her daily hiking experience along with a little historical background for context. Her subtle, sometimes self-degrading, humor is a bonus. At the end of the book she provided her daily destinations and miles walked along with a packing list which is something I wish more authors would provide. I'm in my 60's now and beginning to doubt if I will ever make the walk but after reading this book I'm still hoping.
